    The five pillars

    Everything in this program comes back to five things. Keep it simple and do them consistently. The last two, steps and sleep, are the ones people skip, and they quietly drive your results.

    A moderate calorie deficit

    Small enough to stick with, big enough to see progress. Roughly 1 to 2 lbs per week is the range most guidelines call sustainable.

    Protein first

    Higher protein while dieting helps protect muscle and keeps you fuller between meals.

    Strength training 2 to 3 times a week

    Lifting in a deficit helps you hold on to muscle, so more of what you lose is fat.

    Daily steps

    The easiest calories you'll ever burn. Steps add to your daily burn without the recovery cost of extra workouts, and they keep working on rest days. You get a personal step goal that builds every two weeks.

    Sleep

    Sleep is when hunger and recovery get regulated. In one small controlled study, dieters sleeping 5.5 hours lost less fat and more muscle than those sleeping 8.5 hours. Aim for 7 or more hours every night.

    Two habits, tracked every week alongside your weight. Small changes here add up faster than you'd expect.

    Building your steps
    • Find your baseline: check your 7-day average in your phone's health app.
    • Add about 1,000 steps first, then build every two weeks. Your schedule is in My Numbers.
    • Stack short walks. Ten minutes after each meal adds up fast.
    • Take calls on your feet, park farther away, take the stairs.
    Protecting your sleep
    • Aim for 7+ hours. Set a bedtime alarm, not just a wake-up alarm.
    • Keep the same wake time every day, weekends included.
    • Try to cut caffeine about 8 hours before bed, and go easy on alcohol, which fragments sleep.
    • Dim lights and screens for the last 30 to 60 minutes. Keep the room cool and dark.
